Bloated on Your GLP-1? You're Probably Missing 15 Grams of Fiber

Bloated on your GLP-1? You might be missing 15 grams.

the short version
  • Eating less on a GLP-1 means eating less fiber, often way under what your body needs.
  • A fiber gap can show up as bloating, constipation, energy crashes, and a stuck scale.
  • Go up slowly, get both kinds, drink water with it, and let your food do two jobs.

You're eating "good." Your protein is up, because everyone told you protein is the thing. Your portions are tiny now, because they have to be. And somehow you're still bloated by 2pm, the scale hasn't budged in two weeks, you're tired in a way sleep doesn't fix, and you are more backed up than you have ever been in your life.

So you start wondering if something is wrong with you.

Nothing is wrong with you. There's a number that never made it onto your intake form, your tracking app, or your doctor's checklist. And it's been quietly running the show ever since your GLP-1 changed how much you eat.

That number is fiber.

your gut needs backup, not more willpower.

Signs you might have a fiber gap

Before we get into the why, a quick gut check. This looks a little different for everyone, but a few patterns show up over and over:

  • You're constipated in a way that nothing really fixes, because there isn't enough bulk to move things along.
  • You crash an hour after eating, even when the meal "should" have held you.
  • You're hungry again 45 minutes later, even though you technically ate enough.
  • Your energy tanks mid-afternoon, and it's not about how you slept.
  • The scale is stuck even though you're doing everything you're supposed to do.

None of that means you're doing this wrong. It means the math changed, and nobody walked you through the new numbers.

Why a GLP-1 creates a fiber gap

GLP-1 medications slow down how fast food leaves your stomach. That's a big part of why you feel full on so little. Most of us know that part.

Here's the part nobody mentions. You're now eating a much smaller amount of food overall, and fiber comes from volume. Less food in means less fiber in, automatically, unless you're doing something on purpose to fix it.

General nutrition guidelines put most adult women somewhere in the 20s for grams of fiber a day. A lot of the women I talk to who eat small, protein-heavy meals on a GLP-1 are sitting way under that, often under 15, and they never decided to. It just happened.

That space between what your body needs and what you're actually getting is what I call the fiber gap. It's not a discipline problem. It's a side effect of the exact thing that's making your medication work.

Where the fiber gap shows up

This isn't just a bathroom thing. Fiber touches almost everything women quietly struggle with on a GLP-1.

Digestion

Fiber adds bulk and helps keep things moving through your gut. Slower digestion plus not much bulk is a pretty direct route to the kind of constipation that makes you scared to eat.

Blood sugar and energy

Fiber slows down how fast sugar from your food hits your bloodstream. Without enough of it, even a "healthy" meal can spike you and then drop you. That's the 2pm wall you can't explain.

Feeling full

Fullness isn't only about your stomach being stretched. Fiber digests slowly and helps send the "okay, I'm done" message to your brain. Skip it, and you can eat a whole meal and still feel like something's missing twenty minutes later.

Your gut bacteria

Certain kinds of fiber are what the good bacteria in your gut eat. Underfeed them long enough and it can show up in places you'd never think to connect, like your mood and how you feel overall.

The scale

A gut that isn't moving is a gut that's holding on to more than it should. Water, bloating, and irregular digestion can hide real fat loss for days or weeks. (If the number is up and you can't figure out why, read 9 reasons the scale goes up that aren't fat.)

"Just eat more vegetables" isn't a plan

This is where everybody says "just eat more veggies" and calls it a day. That's not wrong. It's just not helpful.

Telling a woman who gets full after four bites to "just eat more fiber" is like telling someone with no time to "just sleep more." Technically true. Not actually useful.

The real fix isn't more effort. It's smarter choices, going slow so your digestion doesn't freak out, and pairing fiber with enough water to actually do its job. This is a planning problem dressed up like a willpower problem.

And here's the good news. Fiber is one of the few things on a GLP-1 that can make you feel better pretty quickly once you start paying attention to it.

The slow fiber reset

Here's what I'd do if I were starting today. (And if you have a medical condition that affects your digestion, or you're thinking about a fiber supplement, check with your provider first.)

1. Go up slowly

Don't jump from 10 grams to 25 overnight. On a slowed-down digestive system, that's how you end up gassy, crampy, and swearing off fiber forever. Add about 5 grams a week until you land in a good range for you.

2. Get both kinds

Some fiber (like oats, chia, ground flax, and berries) slows digestion and feeds your gut bacteria. Other fiber (like leafy greens, fruit skins, and whole grains) adds bulk and keeps things moving. Most of us are only eating one kind without realizing it.

3. Drink with it

Fiber without enough water can actually make constipation worse. This is the step almost everyone skips, and then they blame the fiber. Every time you add fiber, add water.

4. Make your food do two jobs

There's not a lot of room on your plate right now, so protein and fiber can't be two separate missions. They have to share.

  • Chia pudding with a scoop of protein powder stirred in
  • Greek yogurt with berries and a spoonful of ground flax
  • Lentils or beans as your carb instead of rice
  • Whole fruit instead of juice
  • A high fiber wrap instead of a regular tortilla on taco night
  • Veggies blended into a sauce you already like (picky girls, this one is for you)

5. Track it for one week

Not forever. One week. Just long enough to see your real number instead of the one you assumed you were hitting. Most women are shocked at how low it is.

What changes when you close the gap

  • Less bloating, often within days, before the scale even moves.
  • Fewer energy crashes, because your meals stop spiking you as hard.
  • Feeling full longer on the same amount of food.
  • A scale that starts showing your work instead of hiding it behind bloat.

This was never about eating "cleaner." It was about giving your gut what it needs to do a job your old appetite used to handle without you even thinking about it.

Make it easy on yourself

If tracking one more number makes you want to throw your phone, I get it. That's exactly why I built Picky Girl HQ. You tell it the foods you actually like, and it builds your week around them, protein and fiber included, with a shopping list. No meal plans full of food you'll never eat. (I've tried every one of those. I ate almost none of them.)

And fiber is only half of it. If protein is also a struggle right now, read nobody told you the shot would make protein this hard.
